5 Ways Your Brain Is Sabotaging Your Fat Loss

In the quest to become lean, we obsess over minutiae. We tinker with meal timing down to the minute, or find ourselves wondering with embarrassing earnestness whether we’ll achieve better results from sets of six squats rather than five. We Google “Kale or broccoli?” and angrily debate with our fellow fitness comrades over which cardio modality is the only one worth following.


There’s nothing wrong with these discussions, but let’s be clear: When progress halts, it’s not a certain rep or vegetable that made it happen. It’s usually something bigger: your mindset.


In fact, I would argue that going into any fat-loss program with the right mindset is far more important than any particular protocol you follow.


Which of the following fallacies are holding you back right now?


Fallacy 1


Voltaire had it right all the way back in the 1700s when he wrote, “The best is the enemy of the good.”


Expecting pristine dietary adherence is both unrealistic and unsustainable. In an ideal world, you’d have no problem nailing your diet. The stars would align, willpower would be infinite, and both family and friends would be relentlessly supportive of your goals.


Remember: You’re always just one meal away from getting back on track.


But this is life. Circumstances are rarely ideal, and even when they are, it doesn’t last long. You get tired and stressed, your motivation gets zapped, and Grandma insists that you have another slice of her homemade apple pie. When your only options are “perfection or bust,” you’re left with a whole lot of unknowns when you inevitably deviate from your nutrition program.


Instead of seeing that slice of pie as a sign of failure—and then finishing off the rest of the pie and whatever else is within arm’s reach—change your perspective. How is this a learning opportunity? How were you feeling emotionally and physically when you succumbed? Did you let yourself go too long without food? Had you just had a fight with your significant other? Were you just coming from home a difficult day at work? All of these things matter, and understanding why a setback occurred will help you have a preventative strategy next time.


Remember: You’re always just one meal away from getting back on track.


Fallacy 2


Why is it that those cookies are so easy to resist during the daytime, but at night, they become all you can think about?


It’s simple. Willpower is finite, meaning we only have a certain amount of it to use each day. Things like work, relationships, and following a diet—particularly one where you’re in a pronounced caloric deficit—all make withdrawals from your willpower.


If you’re having a conflict with your boss, that’s going to make it more difficult for you to adhere to your diet. As you deal with an annoying neighbor, the ice cream sitting in your fridge sounds increasingly enticing. All of these factors, when combined with your bland daytime diet of chicken, brown rice, and broccoli, can become incredibly draining—even aggravating. By the time nighttime rolls around, your inhibitions may go out the window.


So who’s the villain? Probably your bland meal. If you find that you’re white-knuckling your way through your diet, you’re going to—perhaps unintentionally—sabotage your own progress at some point. So take a good, hard look at what you’re eating. Hate broccoli? Then find a veggie you do like. And if the thought of microwaved fish makes you sick, don’t eat it!


The easier a journey feels, the more sustainable it is. And the more sustainable the journey, the more likely you’ll be to maintain the results.


Fallacy 3


Trainers should come equipped with T-shirts that read, “It took you a long time to get where you are, so don’t expect to change it overnight.” Then again, if they did, nobody would actually hire a trainer, because in my experience, nobody likes hearing that sentence.


Why is slow progress such a bad thing? I wonder this all the time. People get impatient because it appears that no amount of success is ever enough. You lost one pound this week. But why not five? You lost half an inch off your waist. Why not two?


Listen, there’s absolutely nothing wrong with slow progress. In fact, I would argue that inching toward your goal is better than racing toward it. You’ll appreciate it more, earn it more, and definitely be able to hold on to it longer.


This is particularly true when it comes to fat loss, where fast progress typically means an extreme approach. Maybe it’s extremely low calories, spending 15 hours a week in the gym, or both. Whatever the case, you’re setting yourself up for failure because:


  • You’ll lose precious muscle tissue

  • You’ll run yourself into the ground, risk injury, and feel awful

  • Any progress you make will come to a screeching halt soon enough

  • You’ll get so sick of your diet and exercise that you’ll completely give up and undo all the good you’ve done

Slow progress, on the other hand, is usually the result of a more moderate approach. Your time in the gym is somewhere between 3-8 hours a week, your calories are as high as possible while still allowing you to make progress, and you don’t treat your favorite foods like they’re an archenemy.


Never forget that quality of life matters. If you’ve lost your social life, your workout quality is suffering, and even your relationship with your partner has taken a hit, is it really worth it? No! So don’t be afraid to take it slow. The gym isn’t going anywhere, and there’s more than enough asparagus to go around.


Fallacy 4


Do you have a plan for after your diet is over? Do you know how you’re going to wean yourself off of your caloric deficit?


If the answer is “yes,” nice work. These are not things that an everyday dieter considers. Usually, they’re too focused on the next three weeks or two months—you know, until they “go back to normal”—that they fail to take into account the fact that they still have to deal with the post-diet period of their life, aka, the rest of their life.


It’s important to know how you’re going to maintain your results over time.


As soon as the diet’s done, they think they can simply go back to the way they lived before: sitting on the couch, letting their gym membership accrue dust, eating cheeseburgers on the regular. And lo and behold, they’re shocked when their hard work gets all but undone in a matter of weeks.


Don’t let this be you. Know how you’re going to maintain your results!


Find ways to make exercise enjoyable. If that means signing up for weightlifting in a group setting, then do that. If that means one-on-one private sessions, go sign up for them. Maybe it means dabbling in powerlifting, kettlebells, strongman, Olympic lifting, team sports, running, rucking, climbing—whatever strikes your fancy, go for it!


Along the way, make sure that most of the food you’re eating is stuff you actually like. If it’s not clear by now, mastering this type of eating is a skill, so cultivate it like one! You should be able to keep it up long after the diet is done.


Fallacy 5


Losing fat is a respectable goal, but that doesn’t mean it’s an appropriate aspiration at all times of your life.


Let’s face it: A successful diet demands lots of commitment. Plenty of your time ends up getting directed toward simply getting in your workouts and nailing your nutrition. But the truth of the matter is, most of us have other balls to juggle as well. Maybe you’ve got an incredibly demanding job—whether it’s a desk job or as a stay-at-home mom—that leaves you with barely enough room to breathe. Or perhaps you’re dealing with a stressful situation in your personal life.


If life is pulling you every which way, don’t hesitate to put fat loss on the shelf for a while. It doesn’t mean you have to stop training altogether, or that you’re giving up on health in general.


How much do you have on your plate? Be honest with yourself. Can you really see yourself committing to fat loss—which is undoubtedly an added stressor—when you’re just barely keeping yourself above water?


If life is pulling you every which way, don’t hesitate to put fat loss on the shelf for a while. It doesn’t mean you have to stop training altogether, or that you’re giving up on health in general. Just give your body some extra sustenance, focus on recovery, and try to maintain your current shape for the time being. Circle back when you have the bandwidth, and you’ll set yourself up for lasting success!

Optimizing Fat Loss & Muscle Building

This article provides specific advice on how to approach the fat loss and muscle building process for individuals currently carrying around some unwanted body fat.

Preamble on improving body composition


The goal of most any individual in the gym is to improve their body composition. The conundrum is that improving body composition is a give and take process. For years people have argued over the idea that you cannot simultaneously lose fat and build muscle since that would essentially require mutually exclusive energy intakes (i.e. you can’t ingest a surplus of calories and be in an energetic deficit and vice versa).


This is why the “traditional” approach for many gym-goers looking to improve their body composition is to alternate between periods of building muscle mass and losing fat; colloquially, people usually refer to these timeframes as “bulking” and “cutting”, respectively.


So one way to think of the overall process is like it’s a see-saw between building muscle and losing fat—if you want to increase one then the other will have to decrease. This is probably the greatest conundrum physique competitors have dabbled over ever since they set foot in the iron asylum; alas, without the use of pharmacological doses of PEDs (and even then), it is an exercise in futility to try and concurrently optimize both muscle hypertrophy and fat loss (unless you intend to overcome thermodynamic laws, which I invite you to refute). The other option is to be in a “maintaining” phase (neither building/losing muscle nor losing/gaining fat).


Now when we apply the above predicament to individuals who are already in a state of being overweight, it seems intuitive to work on losing fat first and foremost. While this may be proper in some circumstances, it’s not always the ideal way to go about it and some overweight individuals can actually stand to benefit from working on building muscle before trying to shed the extra flab.


Given this, this guide will cover the possible approaches to improving body composition and apply these protocols to overweight (or even obese) individuals. We will also talk briefly about what exactly body composition is, some of the physiology behind losing fat and building muscle, and the necessity of things like cardiovascular training, weight training, and proper nutrition.


Build Muscle
What is body composition and how does one improve it?


In the fitness/bodybuilding sense, body composition is the percentage of fat tissue (in percentage) that accounts for one’s overall body mass (hence some people may just interchange the terms “composition” and “fat”). Seems pretty simple, but to improve one’s composition is where it gets a bit trickier.


One thing most people seem to skip right over when they set a new physique/fitness goal is the fact that bodyweight alone is not a sufficient measurement for progress. There are few scenarios where someone’s only goal should be to lose or gain weight just for the sake of seeing a quantitative change on the scale. It is rather more pertinent to focus on improving one’s body composition, regardless of what your overall body mass is.


In an ideal world, we would to concomitantly optimize fat burning and muscle building. Unfortunately, as noted before, these two goals are theoretically mutually exclusive at any given moment. However, this does not mean you can’t improve your body composition at any given time.


Improving your body composition simply entails increasing your ratio of muscle to fat tissue, respectively (i.e. lowering your body fat percentage). So for example, if we take Mr. Shredded and add 5lbs of muscle to his frame while only adding, say, 2lbs of fat, we have just improved his body composition. Likewise, if Mr. Shredded was able to shed off 5lbs of fat and only lose 1lb of muscle mass he again has improved his body composition.


So to reiterate, we either want to maximize muscle hypertrophy (while limiting fat gain) or maximize fat burning (while limiting muscle catabolism/loss). Hopefully these examples make the concept of improving body composition more perceptible.
Optimizing muscle building


When we consider the goal of building muscle tissue, it is useful to understand what comprises a state of muscle anabolism/hypertophication. Fundamentally, it breaks down to what is called the net protein turnover ratio, which is a quantitative measurement of muscle protein synthesis (MPS) versus muscle protein breakdown (MPB).


When MPS is greater than MPB, this is indicative of muscular hypertrophy (e.g. a state of anabolism) and vice versa. A plethora of factors cause this ratio to fluctuate, such as exercise, nutrition, disease/immune conditions, gene expression, pharmaceutical agents (e.g. PEDs), over-the-counter supplements, etc.


So in order to optimize/maximize muscle building, we ideally want to maintain a higher rate of MPS than MPB (thus the muscle protein turnover ratio is in favor of anabolism). Easy enough, right? Well, not too fast there Mr. Muscles, for muscle protein synthesis is tightly regulated via a protein encoded by the FRAP1 gene in humans called the mammalian target of rapamycin (mTOR). (1)


The mTOR protein itself acts as the backbone to mTOR protein complexes (e.g. mTORC1 and mTORC2) that activate protein synthesis when necessary cellular conditions are met (and ultimately induces cellular growth and proliferation). (2) As noted earlier, regulation of protein synthesis pathways is highly complex (and extends beyond the premise of this guide), but it’s still worthwhile to have this rudimentary knowledge of how muscle cells actually grow.


The activity of mTOR protein complexes is dependent upon the cell’s energetic state, circulating growth factors and hormones (especially insulin), nutrient availability, and oxidative stress. Given this, the goal for maximizing/optimizing muscle building is to augment these factors so as to up-regulate MPS.

Optimizing fat loss


On the fat loss side of things, the mechanisms conducive to increasing fat burning are more or less directly antagonistic to those mechanisms involved in muscle building (and vice versa). Fat loss is largely regulated by the enzyme adenosine monophosphate-activated protein kinase (AMPk), a trimeric protein expressed throughout many tissues in the body.


You’re likely aware that adenosine triphosphate (ATP) is the energy currency of the cell and the breakdown of ATP forms adenosine diphosphate (ADP) and free energy. Physiology lingo aside, AMPk is activated when the cell is in a state of energy deprivation (e.g. the ATP: ADP ratio drops). This occurs during times of nutrient (specifically glucose) deprivation, ischemia (lack of blood supply to an organ), exercise, and /or use of certain chemicals/drugs.


Conversely, things such as eating and excessive glycogen levels inhibit AMPk activity (since the ATP: ADP ratio is elevated).


Why does this all matter in the grand scheme of fat loss? Well, frankly, AMPk increases lipolysis, enhances fatty acid oxidation, improves glucose uptake into muscle tissue, and inhibits lipogenesis. (3) In essence, it is the “metabolic switch” for burning fat.
AMPk and mTOR: A give-and-take relationship


So now we understand the importance of mTOR and AMPk when it comes to improving body composition, but the issue is that they are operated by antagonistic mechanisms. Thus, while AMPk is great for “turning on” fat burning, it is also an inhibitor of mTOR (and thus, muscle protein synthesis). (4) Conversely, mTOR reciprocates by inhibiting AMPk, so when MPS is activated fat burning is inhibited.


If you think about it rationally, this shouldn’t come as a surprise since cellular energy levels can only be sufficient or depleted, with regards to the ATP: ADP ratio, at any given moment. While this is a simplistic way of describing these pathways, it still provides an idea of why you can’t have your cake and it eat it too, so to speak, when it comes to fat burning and muscle building.


However, this is not to say you can’t alternate between these two cell conditions, and in fact that’s what certain things like intermittent fasting, re-feeding protocols and yo-yo dieting are based upon. Theoretically, for improving body composition, it would be best to give each of these pathways (AMPk/mTOR) sufficient stimulation/activation, even if it’s only intermittently. Thus we use the analogy of these two pathways having a give-and-take relationship and acting like a see-saw.
So where should an overweight (over-fat) individual start?


While there will always be individualistic variables at play when it comes to the “perfect plan” for overweight individuals, there are still some general tips to consider when improving body composition is the primary goal. “Overweight” is a somewhat misleading term since it doesn’t necessarily mean someone is “over-fat”, so this is more directed towards individuals with a high body-fat percentage (especially those in the 20+% tier).


You will need to assess yourself honestly/objectively and decide whether or not you have a decent base of muscle mass to work with or if you need to develop that base first. Some larger people may possess an appreciable amount of muscle mass but are also over-fat (think of the “traditional” heavyweight powerlifter), while others may be over-fat and lack significant muscle mass.

Creating metabolic “wiggle room”


The main prerequisite when it comes to improving one’s body composition is to elevate metabolic rate as much as possible. One way to think of this is that you want to first “expand” your metabolism so you have room to work with and reduce calorie intake from. There are several factors that help “expand” your metabolism, but the main one we will focus on is building more muscle (since muscle tissue is more metabolically demanding than adipose tissue).


Intuitively, the greater your “starting” metabolic rate is, the more efficient the process of improving body composition becomes. The main reason we want to expand your metabolic capacity early on is because long-term energy restriction will slowly lower metabolic rate and eventually you will reach a plateau where fat loss just won’t budge anymore.


Therefore, it is imperative to get your metabolism “healthy” (so to speak) before you try shedding off extra flab. This is not to say you absolutely can’t lose fat without first working on building muscle mass, but just that it will be much more efficient in the long run and make the process much more bearable physically and psychologically.


How to approach body recomposition when you are overweight
Case 1: over-fat but has decent amount of muscle mass


In the case of the over-fat but musclebound individual, it may be more appropriate to focus on shedding the extra flab first and mix in intermittent periods of maintaining and/or bulking. Since these individuals have a decent amount of muscle mass they have a greater metabolic capacity to taper down from; essentially, these individuals have more “wiggle room” to work with when it comes to cutting calories.


As noted before, metabolic rate slows as one remains in an energetic deficit, so by interspersing brief periods of caloric surplus you can avoid fat-loss plateaus (and enjoy the extra nourishment for a while). This is where you will need to assess your progress and adapt as you go on.


Some people may be able to achieve consistent fat loss for months before ever needing a “re-feeding” period, while others may stall within a few weeks. Since I can’t provide a one-size-fits-all protocol, here’s just a sample diet scheme for someone in this category looking to improve body composition:


Phase 1—“Cut” with a goal of roughly 5% bodyweight loss per month or until your weight loss stalls. A good starting point to achieve this is by cutting 500 calories from your maintenance energy expenditure (which can be calculated here: http://www.muscleandstrength.com/too…rie-calculator….)
Phase 2—once fat/weight loss stalls, increase calories back to maintenance or possibly a slight surplus for 1-2 weeks. You may notice some weight increases during this period but don’t panic.
Phase 3—Resume “cutting” again as you were in phase 1. Repeat phases 1 and 2 until you have reached your goal body-fat percentage/body composition.

Case 2: over-fat and lacks significant muscle mass


On the contrary, if someone lacks muscle mass and is over-fat, they are in a bind metabolically since their energy expenditure is already likely rather low and they will have to severely cut calories just to lose a slight amount of weight. Moreover, when calorie content is severely limited in these instances, most of the weight loss will just be muscle mass anyway, essentially lowering your bodyweight but not your body-fat. This generally manifests itself into the dreaded “skinny-fat” syndrome, which is quite the predicament to get out of.


Therefore, if you are in this category it is generally wise to consider eating either at maintenance calorie levels or in a “slight” deficit and focusing on resistance training. Most people probably think this is inane to recommend an obese/over-fat individual to not focus on weight loss and doing tons of cardio, but I would argue that by focusing on building and maintaining some decent muscle mass/strength at this point the individual will be setup for much more efficient fat loss in the long run. Again, don’t be blinded by short-term results.


Also bear in mind, I’m not saying these individuals need to go full blown “cutting” mode, starve themselves and pretend it’s for the best. If you give yourself time, remain consistent, and focus on resistance training, even a slight calorie deficit (or eating at maintenance) will be conducive to improving body composition since you will slowly lose fat and maintain strength and muscle.


This is not to say that cardio shouldn’t be implemented either, just that it is not necessary (nor useful) to be doing hours of daily cardio unless you just want to sacrifice mostly muscle mass (which you already have very little of if you’re in this category).


As noted above, there is no one-size-fits-all scheme for individuals in this category, so here is a sample (this is not all too different from that of Case 1 individuals):


Phase 1—“Cut/Maintain” with a goal of slight reduction in weight each week (e.g. .5-1lb week). A good starting point to achieve this is by eating around maintenance energy expenditure (use calculator provided earlier) and making sure you are active (and focusing on resistance training). You may also opt to cut a few hundred calories from your maintenance intake if you’re not seeing much weight loss each week.
Phase 2—Same as Case 1; once fat/weight loss stalls (or you experience notable decreases in strength), increase calories back to maintenance or possibly a slight surplus for 1-2 weeks. You may notice some weight increases during this period but don’t panic.
Phase 3—Same as Case 1; resume “cutting” again as you were in phase 1. Repeat phases 1 and 2 until you have reached your goal body-fat percentage/body composition.


The case for overweight teens


The predicament of being over-fat as a teenager can be quite a tough spot. These individuals usually do more harm than good to their body by focusing on extreme calorie restriction and cardio. If you’re a teenager and over-fat, here’s the reality: you need to understand what made you obese and change those habits.


The issue with extreme weight loss during crucial developmental periods is the havoc that can be wreaked on your endocrine/metabolic health. Many over-fat teens take things too far and set themselves up for a myriad of health complications just for the sake of lowering the number on the scale.


So as above, teens that are over-fat would likely benefit more from the recommendations for “Case 2” and really emphasize correcting unhealthy habits and focusing on resistance training/building strength.
What about macronutrient ratios?


While there may be some merit to micromanaging your macronutrient intake down to the last gram, over-fat individuals need to first and foremost just focus on eating less, period. That being said, it is probably best in the long-run for most over-fat individuals to focus on balancing their intake of fats, proteins and carbohydrates rather than adhering to extreme measures like keto dieting.


Reason being is that a focus on moderation of all macronutrients and calorie control not only gives the individual more freedom while dieting, but it doesn’t “restrict” them either or engrain the idea in their head that certain nutrients/foods are “off limits”.


Final word


Many people don’t stick with a plan because they get upset with the short-term results (or lack thereof) and completely forget that improving health/fitness and body composition is a lifelong endeavor. You can’t rush the process; it will take a concerted effort and consistency on your behalf to achieve the body and level of fitness you desire. If at any point you feel like you’re not making progress, take a step back, assess your long-term goals, and make any necessary changes to your current habits to continue your journey.


Again, you need to understand what made you obese/over-fat and change those habits. Just doing that and implementing a sound diet and exercise regimen will ameliorate many of the health maladies that come with the territory of being obese. Don’t make this more complicated than it has to be.

  • - 50g oats made with 70ml almond milk and 1 tablespoon mixed seeds.

  • - 50g sugar-free granola served with 1 small pot of natural yoghurt.

  • - 2 slices rye toast served with nut butter (try Brazil or cashew nut butter).

  • - 1 slice wholemeal toast with 2 poached eggs and side of wilted spinach.

  • - Blueberry smoothie made with a handful of blueberries, 250ml coconut milk, 1 scoop whey protein blended together.

  • - 1 pot of Greek yoghurt served with a small handful of mixed berries, (try strawberries, blackberries and raspberries) and 1 teaspoon honey.

  • - Tomato and mushroom omelette made with 2 eggs and served with 1 slice wholegrain toast.

  • - Oat pancakes made with 50g ground oats, 1 egg, 170ml milk and topped with 1 tablespoon crème fraîche and 2 tablespoons blueberries.

  • - 2 smoked kippers with 1 slice rye toast.

  • - 40g quinoa porridge made with 70ml almond milk and 1 tablespoon chopped nuts.

Lunch ideas


  • - Chicken sandwich made with 2 slices wholemeal bread and filled with 1 grilled chicken breast, rocket and tomato.

  • - 1 fillet of cod baked with lemon and served with a side of steamed broccoli and roasted peppers.

  • - ½ carton of fresh lentil soup, served with a wholemeal roll.

  • - Pasta salad made with 100g wholemeal pasta, 1 chopped salmon fillet, 2 tablespoons crème fraîche, a handful of wilted spinach and 1 chopped tomato. Garnish with lemon and parsley.

  • - Chicken fajitas made with 1 sliced grilled chicken breast, 1 tablespoon guacamole and ½ sliced red pepper wrapped in a wholemeal tortilla

  • - Tuna salad made with ½ bag mixed salad leaves, 1 can of tuna in water, 1 chopped tomato and a small handful of olives. Drizzle with vinaigrette.

  • - Prawn pitta made with 100g cooked prawns, a handful of watercress, ½ yellow pepper and 1 tablespoon Greek yogurt served in 1 wholemeal pitta bread.

  • - Sardine salad made with 1 can of sardines, ½ bag of mixed salad leaves, ½ sliced green pepper, cucumber and 1 chopped tomato.

  • - Frittata made with 2 eggs, 25g feta cheese, 1 handful of spinach and baked in the oven.

  • - Baked sweet potato filled with 1 can of tuna, served with ½ bag of mixed salad leaves dressed with balsamic vinegar.

Dinner ideas


  • - Stir-fry made with 100g cooked prawns, 50g mange tout, 25g baby corn, ½ red pepper, 1 deseeded green chilli, 1 clove garlic, ½ teaspoon ginger, 2 tablespoon soya sauce, served on 50g brown rice.

  • - Bean stew made with ½ tin of mixed beans, 1 clove garlic, ½ tin tomatoes, 1 carrot, ½ courgette, ½ teaspoon paprika, ½ teaspoon cinnamon.

  • - 100g grilled steak served with a side of steamed kale and half a sweet potato sliced into chips and baked.

  • - Pesto penne made with 100g wholemeal penne and 2 tablespoon fresh pesto sauce.

  • - Vegetable curry made with ¼ roasted butternut squash, ½ aubergine, ½ leek, ½ deseeded red chilli and 1 teaspoon curry powder, garnished with coriander.

  • - 100g minced lamb cooked in a ½ jar of fresh tomato sauce, 1 red onion, 1 clove garlic and 1 chopped carrot, served with 50g brown rice and ½ bag mixed salad leaves.

  • - 2 fishcakes made with 1 can salmon, 1 small steamed sweet potato and 1 spring onion, shaped into patties and dipped in 1 beaten egg. Fry in 1 teaspoon coconut oil and serve with a handful of steamed cabbage and 4 asparagus spears.

  • - Red onion and chilli omelette made with 2 eggs, 1 small red onion and 1 deseeded green chilli.

  • - 3 fresh shop-bought falafels served with 2 tablespoons houmous and ½ bag mixed salad leaves dressed in balsamic vinegar.

  • - Vegetarian ratatouille made with 2 chopped fresh tomatoes, 1 stick of celery, 1 carrot, 1 leek, garnished with basil and served on 50g brown rice.

Snack ideas


  • - 2 oatcakes with 2 tablespoons houmous.

  • - 2 Ryvitas served with 2 tablespoons guacamole.

  • - 1 chopped apple and 1 pot of natural yoghurt.

  • - 5 Brazil nuts and 1 pear.

  • - 25g cheddar cheese and a small bunch of red grapes.

Is Cutting Carbs The Key To Fat Loss?

New Exercise and Fitness Review


Savvy nutrition and fitness enthusiasts know there’s more than one way to do things. They’ve seen firsthand that a variety of diets—not just one—can improve health and weight loss, particularly when it comes to overweight fitness novices. But in the media and culture at large, an answer this reasonable has never sufficed. Low-carb and low-fat proponents have waged an epic battle over the past few decades, with each camp eager to use new studies as a knockout blow for the other.


The low-carb group also happened to improve a variety of predictors of heart disease.


The latest salvo is a yearlong study of obese patients conducted at Tulane University.1 Media coverage announced the study almost unanimously as a victory for low-carb diets, touting the extra weight loss that a “low-carb group” (those sarcasm quotes will make sense soon enough) experienced when compared to a low-fat group. Pundits even tied the results to the newly low-carb—and much thinner—LeBron James.


The low-carb group also happened to improve a variety of predictors of heart disease. This seems at first glance like a big deal, since a common knock on low-carb, high-fat diets has been their potential impact on heart health.


Nail in the coffin; time to bust out the bacon-wrapped butter sticks, right? Not so fast. Let’s look behind the headlines and see what really went down.


WHAT DID THE RESEARCHERS DO?


The trial specifically studied obese people in Louisiana. The researchers noticed that previous low-carb trials often included low proportions of black people, so they made this trial more representative, with over half the subjects being black.


However, the researchers enrolled no Asians and very few Latin-Americans, and the study was composed of almost 90 percent women.


With those demographic details aside, here’s how the two groups lined up:


Low-carb group



  • Told to eat fewer than 40 g of carbs per day for one year.

  • Instructed not to change activity levels.

  • Given meal replacement and dietary counseling.


Low-fat group



  • Told to cut dietary fat intake to lower than 30% of daily calories for one year.

  • Instructed not to change activity levels.

  • Given meal replacement and dietary counseling.


The researchers aimed for a low number of carbs—40 g per day, or about two slices of bread—to avoid a common problem with previous studies that claimed to be studying low-carb levels. Most recommended around 100 g of carbs per day, which, while technically “low-carb,” is still more than the amount consumed by many low-carb diehards.


When you take an obese subject who has eaten a standard American diet over the course of 40-60 years and tell them to drastically change their habits, the results can be unpredictable.



To help combat this, each group was also subject to two co-interventions along with their recommended macronutrient intake:




  • Meal replacement: Participants were given a meal replacement bar or shake every day. These meal replacements were either low-carb or low-fat, depending on their prescribed diet.




  • Counseling: Participants met up in small group counseling sessions, along with a dietician, in order to learn about dietary guidelines and receive support.




With these two safeguards in place, there was no way anyone could screw it up, right? Not quite. Sure, completion was 80 percent, a very high rate for a diet study. On the other hand, calories were not directly controlled, and adherence was self-reported.


For instance, the subjects reported an average intake of 2,000 calories per day before either diet. This seems implausible, and emphasizes how inaccurate self-reporting can be.


So we must take all the stats with a grain of salt.


THINGS DIDN’T GO AS PLANNED


Regardless of what the researchers intended, the study ended up comparing a diet that was just barely low-carb and a diet that could barely be classified as low-fat.


The low-carb group, while instructed to consume under 40 g of carbs, never managed to get anywhere near that low of a number. To their credit, they did make big changes for the first three months, slashing their carb intakes from about 240 g per day to under 100 g. But that trend didn’t continue, with average carb intake rising back up a bit to just under 130 g per day after 12 months.


So if the low-carb group succeeded in halving their carb intake, did they compensate by increasing their other macronutrients? Sort of. They ended up eating about the same absolute amount of fat as they did before, but upped their protein intake over the course of the year, from 18 percent of calories to 25 percent—significantly more protein than the low-fat group ate.


All other things being equal, cutting some fat doesn’t improve heart disease predictors as much as cutting some carbs.


The low-fat group’s diet, on the other hand, didn’t end up being all that different in proportional fat content from the standard American diet. Their fat intake at the start was 35 percent of total calories, and it went down to 30 percent. But since the low-fat group cut their overall caloric intake by about 500 calories per day by the end of the study, their overall fat intake went down by about 30 grams per day. That’s about the equivalent of two fatty burger patties per day, which is quite a bit—especially in caloric terms.


So what did the low-fat group replace all that fat with? You guessed it: more carbs, of course! They still ended up cutting total calories to about the same level as the low-carb group, but their carb intake went through the roof—upwards of 50 percent of total calories.


So did these subjects blow up like balloons over the course of the study? Far from it. They still ended up in a better place than where they began, although certainly not to the same degree as the low-carb group.


Here’s how the two groups stacked up results-wise when it came to body composition:


Low-Carb Group



  • Average pounds lost: 11.7 lbs

  • Fat mass lost: 1.2%

  • Lean mass gained: 1.3%


Low-Fat Group



  • Average pounds lost: 3.9 lbs

  • Fat mass lost: 0.3%

  • Lean mass lost: 0.4%


The most publicized result from this trial was the greater weight loss the low-carb group experienced—although, to be sure, the results varied considerably among individuals. Low-carb eaters also experienced a decent uptick in lean mass as well, whereas the low-fat group actually lost a bit of lean mass.


Unfortunately, body composition was measured by a notoriously variable method called bioelectrical impedance, so again, take this with a grain of salt.


Although the paper doesn’t get into mechanisms much, we can guess why the low-carb group did better with overall weight loss and lean mass gain. They ate a lot less carbohydrates, a bit more protein, and about the same amount of fat. That equates to fewer calories.


Add in the tendency of higher protein intakes to accelerate weight loss, and that suggests that the magic might not have been in the carb level alone.


LOW-CARB AND HEART HEALTH


Now we get to heart disease predictors. The low-carb group ended up with a higher HDL to total cholesterol ratio than the low-fat group, which is a strong predictor of avoiding heart disease. They also had lower triglycerides, in addition to a lower calculated heart disease risk score. Plus, their LDL dropped a bit more than in the low-fat group. To top it off, the low-carbers had a greater decrease in C-reactive protein, a measure of inflammation in the body.


Getting a good amount of protein can help weight loss, even in the absence of other significant dietary changes.


In short, many predictors of heart disease seem to have been improved by the low-carb diet, despite its high saturated fat content—twice the recommended American Heart Association guidelines. However, it should be noted that the low-carb subjects still consumed similar daily fat calories as before the trial. That extends to saturated fat as well.


So if you were hoping this study would grant permission to replace all of your carbs with bacon-wrapped butter sticks, sorry. The most important finding in this regard is more pedestrian: All other things being equal, cutting some fat doesn’t improve heart disease predictors as much as cutting some carbs.


SOMETHING IS BETTER THAN NOTHING


This trial is definitely a mixed bag, but that doesn’t mean there’s nothing of value to glean from it. Here are a few takeaways:




  • A variety of diets can lead to weight loss, and what matters most is consistently eating fewer calories. This was echoed by a meta-analysis that came out the same week, and by interviews with this study’s lead author, Dr. Lydia Bazzano.1


    Although the groups did not attain drastically lower carb and fat levels, they both did manage to lose a decent amount of weight over the year by cutting calories.




  • Techniques that are designed specifically to help someone stick to a plan, such as meal-replacement bars or nutritional counseling, might not be enough to compel obese people to make dramatic lifestyle changes. However, these techniques can certainly help achieve better overall final results.




  • Getting a good amount of protein can help weight loss, even in the absence of other significant dietary changes.




  • Slightly lowering your carb intake is a viable option for losing weight that won’t ruin your heart. In fact, it may be helpful.




  • Tying those last two together, the study seems to indicate that directing people to decrease carb intake might indirectly cause them to increase dietary protein intake.


    Less carbs and more protein is a solid recipe for fat-loss, although, how much each macronutrient played into the results in this particular study is by no means clear.




  • And finally, making dramatic dietary changes is hard! Directing people entrenched in the standard American diet to consume fewer than 40 g of carbs takes amazing discipline out in the real world.


    Many people won’t achieve that level of carb reduction, let alone sustain it. Their carb intake may go down, but it will likely remain over 100 g per day.




The battle between the dogmatic camps is by no means over. Because of the variety of dietary components and flaws in this study, we can’t use it as a trump card in favor of any particular macronutrient.


Consider it one more point in favor of “Fat is OK,” not an arrow in the heart—so to speak—of the almighty carb.

High-Load Circuit Training For Muscle Gain And Fat Loss

When it’s obvious you work out, friends—and even strangers—don’t miss an opportunity to ask for advice. The most common questions I hear are: “How do I gain muscle?” and “How can I lose fat?”


Often, both questions come in the same breath.


More than one road leads to Rome—there are multiple ways to arrive at your destination, which in this case is to build muscle and get cut.


So let’s take a look at one of my favorite ways to achieve both.


Train For Two Objectives


While the goals of building muscle and getting cut may appear unrelated, they’re actually intertwined. Gaining muscle mass is all about training methods that affect the hormonal system, particularly testosterone and growth hormone, the body’s two main anabolic (muscle-building) hormones.


The training methods that have been shown to increase testosterone levels in the body are those that:


  • Use a large degree of muscle mass

  • Are loaded heavily (above 85 percent of one-rep maximum)

  • Use multiple sets and exercises to achieve a high workout training volume

  • Follow short rest intervals of less than one minute1

Multiple sets with short rest intervals that elevate lactate levels also increase growth hormone release.1


Gaining muscle mass is all about training methods that affect the hormonal system, particularly testosterone and growth hormone, the body’s two main anabolic (muscle-building) hormones.


While affecting the hormonal system is the main goal of training to increase muscle mass, affecting the metabolic rate is the focus of exercise for fat loss. The largest contributor to daily energy expenditure is your resting metabolic rate, and the only contributor to resting metabolic rate that you can control is your body composition. Increasing muscle mass increases your resting metabolic rate.2


I told you these two goals were interconnected!


While manipulating your resting metabolic rate has the greatest effect on caloric expenditure, exercise that temporarily increases your metabolism can aid in fat loss as well.2 This acute change has two aspects. One is the increase in metabolism during exercise. The other is the elevation in energy expenditure after exercise needed to return your body to its resting state, which is known as excess post-exercise oxygen consumption, or EPOC. The greater the intensity of your workout, the greater the increase in metabolism both during and after exercise.1


One method in particular can be used to increase hormonal production and metabolism during and after exercise: high-load circuit training. It may sound like a sign on a chain link fence surrounding a power plant, but it involves three variables that are conducive to gains in muscle mass and the loss of fat mass: multiple exercises, high loads, and short rest intervals.


Let me explain how to best design a high-load circuit, and then I’ll give a few examples that I like to use.


1 Exercise Selection



I have two rules for selecting exercises for this type of training. First, they have to be large multijoint mass movements, as this increases testosterone release while requiring a greater energy expenditure to perform.


Second, always choose the simplest version of a movement. This is a fast-paced workout that incites muscle fatigue, so any exercise that requires a lot of technical skill and form is less than ideal here.


Think squat jumps instead of Olympic lifts, trap bar deadlifts instead of traditional ones, and goblet squats as opposed to barbell squats. Save the technical lifts for lifting days with dedicated rest periods.


2 Number Of Exercises



Beginners should start with 3-5 different movements, and progress to as many as 8. Logistics can play a part in determining how many different exercises you do; don’t be that person in the gym who takes it over with no regard for anyone else. Train during your gym’s off-hours if necessary.


3 Exercise Split



For a greater increase of in-session metabolism, I prefer using full-body training sessions. Nonetheless, these methods can easily be split into upper and lower body or other body parts such as quads, back and arms one session and glutes, hamstrings, chest and shoulders the next.



Goblet Squat

4 Number Of Reps And Load



In my experience, doing 3-6 reps is the sweet spot for this type of training. As this is done in a circuit fashion with incomplete rest, you’ll be unable to perform the same loads as during traditional lifting sessions.


So instead of choosing your 6RM (that is, a weight that’s about 80 percent of your one-rep max), I suggest subtracting an extra 5-10 percent, so you’d instead be doing 70-75 percent of your 1RM.


That equates to choosing a weight you can do for about 10 reps, but again do only 5. Be somewhat conservative: You can always increase the load.


5 Number Of Sets And Rest Intervals



Here’s where things get fun. Just like the number of reps, 3-6 sets is the best range of volume for this training method. If you like your workouts paced like clockwork, take 30-60 seconds rest between each exercise. Alternatively, wear a heart-rate monitor and rest until your heart reaches the anaerobic threshold (if you know it) or down to approximately a 150-160 beats. Or, with workouts that switch body areas, just push through the circuit, resting only as needed.

This brings me to another approach to prescribing the number of sets. High-load circuit training can be applied to what are called “escalating density workouts.” These sessions are performed for time as opposed to an established number of sets. You simply perform as much as you can within the timeframe (thus increasing the density of the workout), resting when needed.


For high-load circuit training, I usually time my sets between 8-15 minutes, depending on the number of exercises (more exercises equals more time).


6 Frequency



These training variables are great at expending energy and increasing anabolic hormone release. However, the catabolic hormone cortisol is also increased as a result of large muscle mass and high-intensity, low-rest interval training. While these elevated levels of cortisol are essential in the short term for muscle gain and tissue repair, chronically high levels will decrease protein synthesis and lead to decreased immune function. In other words, say goodbye to muscle mass and hello to illness.


Exercise caution with this style of exercise. I suggest 1-2 of these workouts per week with 1-2 other traditional lifting days, and the other days filled with lower-intensity training.


TWO HIGH-LOAD CIRCUITS


1 Traditional Weight Circuit




  • Try and do all six exercises as a circuit, resting no more than 30 seconds between exercises. If that’s not possible, try and do all the exercises with dumbbells or kettlebells in a small area.




  • Choose a weight that’s about 75 percent of your max weight, or the weight you can just do for 10 reps (your 10RM), but do only five reps.




  • Repeat the circuit a total of five times.




  • With underhand-grip chin-ups, add weight or use an assisted machine as needed.




  • For the push-ups, use a weighted vest or have a partner place a plate or two across your back.




  • The suspension row is usually done with TRX straps or rings, but could alternately be done as a bent-over barbell row. The TRX movement is not done with an added load.





2 The Big Tuna Circuit



(Named after the most demanding coach I ever played for)



  • Perform as many rounds in 12 minutes as possible, rest five minutes, and repeat for another 12 minutes. Use a kettlebell or dumbbells.




  • Select a weight that’s 60-70 percent of your 1RM. Do just six reps.




  • Do the exercises in a circuit, resting 30 seconds between movements.
