With all the focus on arms, abs, and glutes, many women often overlook the importance of building a sculpted back. Mirror muscles are quick to get all the glory, but a developed back is essential for a well-rounded physique. You wouldn’t want one leg to be stronger than the other or one biceps to have a bigger peak; it’s just as important that the back of your body is as developed as the front.


Because it’s composed of so many major muscle groups—including everything from the lats and traps to the delts—the back is a highly intense area to train, which is even more reason to include it in your weekly rotation. Here’s Ashley’s workout advice for a body that will make others do a double take when you walk into, around, and out of a room.


1 Don’t Make A Mind-Muscle Mistake



The first mistake most people make when training back is not fully targeting the muscle they’re working by neglecting the mind-muscle connection. “If you can’t feel the contraction in your back, lighten the weight, focus on form, and drive with your elbows,” Ashley explains. “The last thing you want to do is just go through the motion or focus solely on heavy weight.”


If you are lifting too heavy, it’ll be hard to really feel the specific muscles you’re targeting because you’ll be recruiting other muscles to assist. Don’t let your ego get in the way of progress. Very often, getting the best and most challenging back workout actually means dropping 5-10 pounds on the bar.




2 Perfect Your Form



Next, take steps to ensure your form is perfect. When you’re training back in general, and specifically training bent-over back exercises, “think chest up and shoulders back, while keeping a small but tight arch in your lower back,” Ashley says.


Failing to maintain this position might also force other muscles to come into action that shouldn’t be assisting the movement, taking the focus off target muscles. Sometimes maintaining good form can be made easier with a few cues and some good imagery.


“Sometimes people think they need to be pulling the weight toward them, so they end up using their biceps to bring most of the weight down and don’t feel much of anything in their back ,” says Ashley. “I like to imagine my hands as hooks, which are helping pull the bar down by driving with my elbows. Think of putting the biceps to ‘sleep’ and you’ll get more out of every back workout.”

3 Squeeze During Every Rep



When training back, Ashley also likes to keep her entire body tight and squeeze at the peak contraction of every rep. If you’re struggling with good form, she emphasizes control and contraction: “If you’re worried about form, lighten the weight up and focus on holding the contraction,” she says. “Squeeze the muscle and control the negative movement as you return to the starting position after each rep.”




4 Avoid Momentum



A big mistake many people make when training back is letting momentum take over the movement pattern. The minute you’re swinging the weight up or down, even to the smallest degree, is the minute you’re moving away from results.


Using momentum to move the load will simply set you up for injury, not better gains. Momentum often becomes a problem if you’re lifting with your ego. Once again, the best remedy here is to lighten the load and focus on controlling the movement through all portions of the lift. Remember that both the concentric (lifting) and eccentric (lowering) phases count as far as building lean muscle is concerned.


5 Utilize Multiple Implements



Finally, to get the most from every session, attack your back with a variety of implements and movement patterns. For instance, in Ashley’s workout below, you’ll see she uses barbells and dumbbells, as well as her own body weight, in an effort to build a fully functional, aesthetic back. Optimizing Fat Loss & Muscle Building

This article provides specific advice on how to approach the fat loss and muscle building process for individuals currently carrying around some unwanted body fat.

Preamble on improving body composition


The goal of most any individual in the gym is to improve their body composition. The conundrum is that improving body composition is a give and take process. For years people have argued over the idea that you cannot simultaneously lose fat and build muscle since that would essentially require mutually exclusive energy intakes (i.e. you can’t ingest a surplus of calories and be in an energetic deficit and vice versa).


This is why the “traditional” approach for many gym-goers looking to improve their body composition is to alternate between periods of building muscle mass and losing fat; colloquially, people usually refer to these timeframes as “bulking” and “cutting”, respectively.


So one way to think of the overall process is like it’s a see-saw between building muscle and losing fat—if you want to increase one then the other will have to decrease. This is probably the greatest conundrum physique competitors have dabbled over ever since they set foot in the iron asylum; alas, without the use of pharmacological doses of PEDs (and even then), it is an exercise in futility to try and concurrently optimize both muscle hypertrophy and fat loss (unless you intend to overcome thermodynamic laws, which I invite you to refute). The other option is to be in a “maintaining” phase (neither building/losing muscle nor losing/gaining fat).


Now when we apply the above predicament to individuals who are already in a state of being overweight, it seems intuitive to work on losing fat first and foremost. While this may be proper in some circumstances, it’s not always the ideal way to go about it and some overweight individuals can actually stand to benefit from working on building muscle before trying to shed the extra flab.


Given this, this guide will cover the possible approaches to improving body composition and apply these protocols to overweight (or even obese) individuals. We will also talk briefly about what exactly body composition is, some of the physiology behind losing fat and building muscle, and the necessity of things like cardiovascular training, weight training, and proper nutrition.


Build Muscle
What is body composition and how does one improve it?


In the fitness/bodybuilding sense, body composition is the percentage of fat tissue (in percentage) that accounts for one’s overall body mass (hence some people may just interchange the terms “composition” and “fat”). Seems pretty simple, but to improve one’s composition is where it gets a bit trickier.


One thing most people seem to skip right over when they set a new physique/fitness goal is the fact that bodyweight alone is not a sufficient measurement for progress. There are few scenarios where someone’s only goal should be to lose or gain weight just for the sake of seeing a quantitative change on the scale. It is rather more pertinent to focus on improving one’s body composition, regardless of what your overall body mass is.


In an ideal world, we would to concomitantly optimize fat burning and muscle building. Unfortunately, as noted before, these two goals are theoretically mutually exclusive at any given moment. However, this does not mean you can’t improve your body composition at any given time.


Improving your body composition simply entails increasing your ratio of muscle to fat tissue, respectively (i.e. lowering your body fat percentage). So for example, if we take Mr. Shredded and add 5lbs of muscle to his frame while only adding, say, 2lbs of fat, we have just improved his body composition. Likewise, if Mr. Shredded was able to shed off 5lbs of fat and only lose 1lb of muscle mass he again has improved his body composition.


So to reiterate, we either want to maximize muscle hypertrophy (while limiting fat gain) or maximize fat burning (while limiting muscle catabolism/loss). Hopefully these examples make the concept of improving body composition more perceptible.
Optimizing muscle building


When we consider the goal of building muscle tissue, it is useful to understand what comprises a state of muscle anabolism/hypertophication. Fundamentally, it breaks down to what is called the net protein turnover ratio, which is a quantitative measurement of muscle protein synthesis (MPS) versus muscle protein breakdown (MPB).


When MPS is greater than MPB, this is indicative of muscular hypertrophy (e.g. a state of anabolism) and vice versa. A plethora of factors cause this ratio to fluctuate, such as exercise, nutrition, disease/immune conditions, gene expression, pharmaceutical agents (e.g. PEDs), over-the-counter supplements, etc.


So in order to optimize/maximize muscle building, we ideally want to maintain a higher rate of MPS than MPB (thus the muscle protein turnover ratio is in favor of anabolism). Easy enough, right? Well, not too fast there Mr. Muscles, for muscle protein synthesis is tightly regulated via a protein encoded by the FRAP1 gene in humans called the mammalian target of rapamycin (mTOR). (1)


The mTOR protein itself acts as the backbone to mTOR protein complexes (e.g. mTORC1 and mTORC2) that activate protein synthesis when necessary cellular conditions are met (and ultimately induces cellular growth and proliferation). (2) As noted earlier, regulation of protein synthesis pathways is highly complex (and extends beyond the premise of this guide), but it’s still worthwhile to have this rudimentary knowledge of how muscle cells actually grow.


The activity of mTOR protein complexes is dependent upon the cell’s energetic state, circulating growth factors and hormones (especially insulin), nutrient availability, and oxidative stress. Given this, the goal for maximizing/optimizing muscle building is to augment these factors so as to up-regulate MPS.

Optimizing fat loss


On the fat loss side of things, the mechanisms conducive to increasing fat burning are more or less directly antagonistic to those mechanisms involved in muscle building (and vice versa). Fat loss is largely regulated by the enzyme adenosine monophosphate-activated protein kinase (AMPk), a trimeric protein expressed throughout many tissues in the body.


You’re likely aware that adenosine triphosphate (ATP) is the energy currency of the cell and the breakdown of ATP forms adenosine diphosphate (ADP) and free energy. Physiology lingo aside, AMPk is activated when the cell is in a state of energy deprivation (e.g. the ATP: ADP ratio drops). This occurs during times of nutrient (specifically glucose) deprivation, ischemia (lack of blood supply to an organ), exercise, and /or use of certain chemicals/drugs.


Conversely, things such as eating and excessive glycogen levels inhibit AMPk activity (since the ATP: ADP ratio is elevated).


Why does this all matter in the grand scheme of fat loss? Well, frankly, AMPk increases lipolysis, enhances fatty acid oxidation, improves glucose uptake into muscle tissue, and inhibits lipogenesis. (3) In essence, it is the “metabolic switch” for burning fat.
AMPk and mTOR: A give-and-take relationship


So now we understand the importance of mTOR and AMPk when it comes to improving body composition, but the issue is that they are operated by antagonistic mechanisms. Thus, while AMPk is great for “turning on” fat burning, it is also an inhibitor of mTOR (and thus, muscle protein synthesis). (4) Conversely, mTOR reciprocates by inhibiting AMPk, so when MPS is activated fat burning is inhibited.


If you think about it rationally, this shouldn’t come as a surprise since cellular energy levels can only be sufficient or depleted, with regards to the ATP: ADP ratio, at any given moment. While this is a simplistic way of describing these pathways, it still provides an idea of why you can’t have your cake and it eat it too, so to speak, when it comes to fat burning and muscle building.


However, this is not to say you can’t alternate between these two cell conditions, and in fact that’s what certain things like intermittent fasting, re-feeding protocols and yo-yo dieting are based upon. Theoretically, for improving body composition, it would be best to give each of these pathways (AMPk/mTOR) sufficient stimulation/activation, even if it’s only intermittently. Thus we use the analogy of these two pathways having a give-and-take relationship and acting like a see-saw.
So where should an overweight (over-fat) individual start?


While there will always be individualistic variables at play when it comes to the “perfect plan” for overweight individuals, there are still some general tips to consider when improving body composition is the primary goal. “Overweight” is a somewhat misleading term since it doesn’t necessarily mean someone is “over-fat”, so this is more directed towards individuals with a high body-fat percentage (especially those in the 20+% tier).


You will need to assess yourself honestly/objectively and decide whether or not you have a decent base of muscle mass to work with or if you need to develop that base first. Some larger people may possess an appreciable amount of muscle mass but are also over-fat (think of the “traditional” heavyweight powerlifter), while others may be over-fat and lack significant muscle mass.

Creating metabolic “wiggle room”


The main prerequisite when it comes to improving one’s body composition is to elevate metabolic rate as much as possible. One way to think of this is that you want to first “expand” your metabolism so you have room to work with and reduce calorie intake from. There are several factors that help “expand” your metabolism, but the main one we will focus on is building more muscle (since muscle tissue is more metabolically demanding than adipose tissue).


Intuitively, the greater your “starting” metabolic rate is, the more efficient the process of improving body composition becomes. The main reason we want to expand your metabolic capacity early on is because long-term energy restriction will slowly lower metabolic rate and eventually you will reach a plateau where fat loss just won’t budge anymore.


Therefore, it is imperative to get your metabolism “healthy” (so to speak) before you try shedding off extra flab. This is not to say you absolutely can’t lose fat without first working on building muscle mass, but just that it will be much more efficient in the long run and make the process much more bearable physically and psychologically.


How to approach body recomposition when you are overweight
Case 1: over-fat but has decent amount of muscle mass


In the case of the over-fat but musclebound individual, it may be more appropriate to focus on shedding the extra flab first and mix in intermittent periods of maintaining and/or bulking. Since these individuals have a decent amount of muscle mass they have a greater metabolic capacity to taper down from; essentially, these individuals have more “wiggle room” to work with when it comes to cutting calories.


As noted before, metabolic rate slows as one remains in an energetic deficit, so by interspersing brief periods of caloric surplus you can avoid fat-loss plateaus (and enjoy the extra nourishment for a while). This is where you will need to assess your progress and adapt as you go on.


Some people may be able to achieve consistent fat loss for months before ever needing a “re-feeding” period, while others may stall within a few weeks. Since I can’t provide a one-size-fits-all protocol, here’s just a sample diet scheme for someone in this category looking to improve body composition:


Phase 1—“Cut” with a goal of roughly 5% bodyweight loss per month or until your weight loss stalls. A good starting point to achieve this is by cutting 500 calories from your maintenance energy expenditure (which can be calculated here: http://www.muscleandstrength.com/too…rie-calculator….)
Phase 2—once fat/weight loss stalls, increase calories back to maintenance or possibly a slight surplus for 1-2 weeks. You may notice some weight increases during this period but don’t panic.
Phase 3—Resume “cutting” again as you were in phase 1. Repeat phases 1 and 2 until you have reached your goal body-fat percentage/body composition.

Case 2: over-fat and lacks significant muscle mass


On the contrary, if someone lacks muscle mass and is over-fat, they are in a bind metabolically since their energy expenditure is already likely rather low and they will have to severely cut calories just to lose a slight amount of weight. Moreover, when calorie content is severely limited in these instances, most of the weight loss will just be muscle mass anyway, essentially lowering your bodyweight but not your body-fat. This generally manifests itself into the dreaded “skinny-fat” syndrome, which is quite the predicament to get out of.


Therefore, if you are in this category it is generally wise to consider eating either at maintenance calorie levels or in a “slight” deficit and focusing on resistance training. Most people probably think this is inane to recommend an obese/over-fat individual to not focus on weight loss and doing tons of cardio, but I would argue that by focusing on building and maintaining some decent muscle mass/strength at this point the individual will be setup for much more efficient fat loss in the long run. Again, don’t be blinded by short-term results.


Also bear in mind, I’m not saying these individuals need to go full blown “cutting” mode, starve themselves and pretend it’s for the best. If you give yourself time, remain consistent, and focus on resistance training, even a slight calorie deficit (or eating at maintenance) will be conducive to improving body composition since you will slowly lose fat and maintain strength and muscle.


This is not to say that cardio shouldn’t be implemented either, just that it is not necessary (nor useful) to be doing hours of daily cardio unless you just want to sacrifice mostly muscle mass (which you already have very little of if you’re in this category).


As noted above, there is no one-size-fits-all scheme for individuals in this category, so here is a sample (this is not all too different from that of Case 1 individuals):


Phase 1—“Cut/Maintain” with a goal of slight reduction in weight each week (e.g. .5-1lb week). A good starting point to achieve this is by eating around maintenance energy expenditure (use calculator provided earlier) and making sure you are active (and focusing on resistance training). You may also opt to cut a few hundred calories from your maintenance intake if you’re not seeing much weight loss each week.
Phase 2—Same as Case 1; once fat/weight loss stalls (or you experience notable decreases in strength), increase calories back to maintenance or possibly a slight surplus for 1-2 weeks. You may notice some weight increases during this period but don’t panic.
Phase 3—Same as Case 1; resume “cutting” again as you were in phase 1. Repeat phases 1 and 2 until you have reached your goal body-fat percentage/body composition.


The case for overweight teens


The predicament of being over-fat as a teenager can be quite a tough spot. These individuals usually do more harm than good to their body by focusing on extreme calorie restriction and cardio. If you’re a teenager and over-fat, here’s the reality: you need to understand what made you obese and change those habits.


The issue with extreme weight loss during crucial developmental periods is the havoc that can be wreaked on your endocrine/metabolic health. Many over-fat teens take things too far and set themselves up for a myriad of health complications just for the sake of lowering the number on the scale.


So as above, teens that are over-fat would likely benefit more from the recommendations for “Case 2” and really emphasize correcting unhealthy habits and focusing on resistance training/building strength.
What about macronutrient ratios?


While there may be some merit to micromanaging your macronutrient intake down to the last gram, over-fat individuals need to first and foremost just focus on eating less, period. That being said, it is probably best in the long-run for most over-fat individuals to focus on balancing their intake of fats, proteins and carbohydrates rather than adhering to extreme measures like keto dieting.


Reason being is that a focus on moderation of all macronutrients and calorie control not only gives the individual more freedom while dieting, but it doesn’t “restrict” them either or engrain the idea in their head that certain nutrients/foods are “off limits”.


Final word


Many people don’t stick with a plan because they get upset with the short-term results (or lack thereof) and completely forget that improving health/fitness and body composition is a lifelong endeavor. You can’t rush the process; it will take a concerted effort and consistency on your behalf to achieve the body and level of fitness you desire. If at any point you feel like you’re not making progress, take a step back, assess your long-term goals, and make any necessary changes to your current habits to continue your journey.


Again, you need to understand what made you obese/over-fat and change those habits. Just doing that and implementing a sound diet and exercise regimen will ameliorate many of the health maladies that come with the territory of being obese. Don’t make this more complicated than it has to be.

The Golden Age Guide To Building Muscle In College

Young men often claim that they want to experience what it was like to train at Venice Beach in the ’70s, back when bodybuilders like Arnold seemed to have nothing to do but train, eat, and hang around. The funny thing is, many young people these days have that same opportunity—or as close as any of us will get to it—and they waste it: It’s called college! This is even truer of the first few semesters, when class loads are lightest and hormone levels are highest.


Your freshman and sophomore years may be the last time in your life when you’ll have the time and resources to train, focus on diet, and recover from workouts like the pros. At the same time, however, college opens up doors, windows, and car trunks to all sorts of untold debauchery that can derail fitness goals and leave you round in all the wrong places.


The choice is up to you. If you need an example of how to do it right, look no further than how Arnold Schwarzenegger became the greatest bodybuilder in the world!



1 Eat Piles of Good Food



“Eat big to get big.” You’ve heard it, you’ve said it, and up until now your parents have paid the price for it. Now the responsibility is on your shoulders. Will your “freshman 15″ be of the lean variety, or will those pounds bulge out the bottom of your university logo T-short?


Schools’ meal plans and cafeterias have come a long way. At many institutions, it’s a flat fee for all you can eat. This can be disastrous for the undisciplined, but if you’re able to control what you put in your mouth, it’s a godsend. If you are fortunate enough to have access to dining hall food, take full advantage and eat, eat, eat, just like when Arnold and his Gold’s cronies terrorized Santa Monica’s buffets. “[We] would start with five, six, or seven eggs, after which we [would] go to the next station and eat all the tomatoes and vegetables,” he writes in his autobiography, “Total Recall.” “Then we would have the steak, and then the fish.”


If the number of meals you have access to is limited to only breakfast, lunch, and dinner, make it a point to consume large quantities of food during this time. Aim for two servings of protein and vegetables, one serving of starchy carbs, and one serving of fruit at each meal. My only warning would be to allow at least three hours to digest that much food before a hard workout.

You don’t have to be exact with your macros. What’s more important is getting your calories from nutritious foods, not merely binging on pizza, burgers, and fries. If you can doggy-bag anything from the dining hall, take things like fruit, cereal bars, and hard-boiled eggs.


The following breakdown is for a male between 5-foot-10 and 6-foot-2, and around 175-195 pounds. Use it as your starting point.



  • Water
    20 oz. (minimum)


2 Train Like Your Life Depends on It



Depending on your workload, aim to train 4-6 days per week for 1-2 hours per day. Your goal is to hit major muscle groups—legs, back, chest, shoulders—twice per week. That’s the method Arnold used to transform himself from pudgy powerlifter into the lord of the bodybuilding universe. It’s also the backbone of his Blueprint 8-week muscle-building program.


Some might call this much lifting a recipe for overtraining, but if you keep up on your eating and sleeping, you’ll thrive. Remember that this type of training opportunity may only come around once before you become a full-fledged adult with a job, family, and not nearly the same level of natural anabolic potential you have right now.


To build both strength and muscle, you’ll need to mix low-rep, low-volume work with high-rep, high-volume work. You can start a workout with one and end with the other. If you follow a program like the Blueprint, you’ll do a low-rep workout one day and a high-rep day for the same muscles later in the week. In either case, always start your day with a compound movement like the bench press, squat, deadlift, or shoulder press, and give your full effort in each and every training session.

3 Sleep Without A Care In The World



Here’s where things get difficult. All around you, people will be pulling all-nighters: some for work, others for play. Resist the urge to copy them!


With so much training, you’ll need to get adequate downtime or you’ll find yourself crashing quickly. Hopefully, you’ll spend the majority of your non-training, non-eating time either in class or studying, both of which are great ways to rest between workouts.


You’ve got enough time to get everything done and sleep. Aim for at least 7-8 hours of sleep a night, and take one full rest day per week. Going out once in a while or losing out on sleep out of necessity isn’t a disaster, but it shouldn’t happen often. Over the long-term, both gym performance and the quality of your work will reflect the choices you make here.



4 Supplement For Gains



Supplements on a college budget? Yes, you can make it work, even if you don’t have Mom and Dad’s credit card. Just focus on the supplements that count—the ones that will help you make the most of your epic workouts. These include:


  • Creatine: It’s cheap, and it’s been proven time and again to be effective for helping athletes add mass and build strength. This is a no-brainer.

  • Mass Gainer: College is probably the best time in your life to consume a mass gainer, particularly if you don’t have access to an unlimited meal plan. A gainer is an incredibly efficient source of extra calories—particularly if you mix it with milk. Your raging metabolism can handle it, and you’ll appreciate the carbs during those long workouts.

  • Whey Protein: If you use a gainer, this may not be necessary, and vice versa. But in one form or another, protein is a must-add element of your daily snack sessions. A well-made powder is especially crucial for students who don’t have the budget to regularly get high-quality protein in their diet.

  • Multivitamin: This is always a good idea, especially if you’re depleting yourself six days a week with epic training sessions.

5 Set Limits on Alcohol



If you’re a Schwarzenegger scholar in addition to your other disciplines, you’re probably already thinking, “But Arnold drank! He mixed whiskey in his protein shakes!”


Sure, Arnold and the boys knew how to play once work was done. But they also knew to draw the line firmly when partying began to negatively impact the quality of their training. Have no doubt: Alcohol directly inhibits the muscle-building process, not to mention the way chronic abuse leads you to adopt catabolic habits such as eating and sleeping like crap.

I don’t expect you to take my word for it, so learn this lesson the hard way if you must. Going out Thursday, Friday, and Saturday past 2 a.m. simply isn’t going to allow you to train hard the next day. Soon you’ll be missing entire workouts because you’re hung over, and all that food you’re slamming will start piling up everywhere but your muscles.


Need a rule to guide you? If you’re going to drink, make it a point to consume a maximum of two drinks. If you feel compelled to go crazy once a month or so, draw the line at four. Nothing good happens beyond those thresholds.


What are you here for?


If you’re able to resist temptation and follow the guidelines I’ve laid out, you’ll be headed to Gainsville so fast people will think you’re transferring to the University of Florida.


That said, I hope you’re not just spending your time lifting, eating, and laying around at college. Otherwise, this is basically the most expensive gym membership of your life, which would be a shame. You should be working hard to learn and improve yourself, too.

If you’re dating someone and want to take your relationship to the next level, there comes a time when you decide to make a commitment. Likewise, if you were passed over for a promotion at work, perhaps you decided to buckle down and take on extra responsibilities at the office. If you go to a gym, you’ve likely considered a similar strategy that’s predicated on finally getting serious about making some real improvements. While you may have no aspirations to compete, you’d like to see how far you can progress by following a dedicated 60-day program.


Getting serious about your gym efforts could entail an approach in which you simply do more of everything: more weight, more exercises, more sets, and even more workouts. While that may be one way to pack on muscle, it’s not always the smartest approach.


For one, some exercises are better than others, especially if your goal is to build size. And some are better done earlier in your workout than others. Some set-and-rep combinations build muscle faster than others. Some body part groupings make better sense than others. And while pushing yourself hard in the gym is important, doing too many sets past failure can actually be counterproductive.


In that sense, there truly are faster and better ways to make gains and speed muscle growth. If you’ve been thinking of seriously stepping up your training, these eight essential tips—and the following two-month program that puts them into practice—will help optimize your size and allow you to make substantial gains.


1 ORGANIZE YOUR TRAINING SPLIT FOR SIZE



Rest and recovery time both become even more critical when you crank up the volume and intensity of a training program. That is why how you arrange your training split is the key. A beginner might be able to do a whole-body workout in a single training session, but adding exercises for each muscle group from different angles lengthens the workout, and it’s difficult to sustain your energy when fatigue starts to set in.

Because you increase the intensity and volume for each body part, you’ll need more time to recover. Remember, the body repairs and grows outside the gym given rest and good nutrition; the workout itself is simply the stimulus which triggers that growth.


The suggested training split below follows a 2-on/1-off schedule which works each muscle group every sixth day. You can adjust the split according to your needs and goals as long as you take at least two days off from the gym each week and do not work a given muscle group on consecutive days.


2 DO MULTI-JOINT MOVES EARLY IN YOUR WORKOUT



Exercises are classified as either single-joint (isolation) or multijoint (compound). With the latter, two sets of joints work at once—think about the bench press, squat, bent-over row, or shoulder press—which that means more muscle groups are called into action.


Because these types of exercises involve multiple muscle groups and more than one pair of joints, you’re typically able to lift much more weight. Hence, they’re the best choices to do early in your workout when you’re fresh. Save single-joint exercises like the chest fly or leg extension for the end of your workout.

3 INCREASE WORKOUT VOLUME



Choosing the right exercises and doing them in the right order are the first steps to maximizing muscle growth, but there’s more. You must also do a sufficient number of exercises and sets. Fortunately, research weighs in on what’s optimal, and for individuals above the beginner level who are seeking muscle gains, it’s been shown that high-volume workouts work well for hypertrophy.


High-volume workouts help build muscle size in part by initiating the release of critical anabolic hormones responsible for muscle growth.


Training volume is a lot like the volume in your milk jug: It’s a combination of all the exercises, sets, and reps you do for a particular muscle group. If you add too much milk to the container then it spills over; too much exercise volume can be counterproductive and make a mess of your progress. The workouts below include 3-5 exercises for each major body part; larger muscle groups like legs, chest, and back are on the higher end. In addition to warm-ups, you typically include three working sets of each exercise.


4 CHOOSE THE RIGHT WEIGHT



The ideal number of reps-per-set to maximize muscle growth is 8-12. That range isn’t arbitrary—it’s been proven effective through multiple scientific studies, with the caveat being that you reach muscle failure within that rep range. But rather than simply having you perform every set for 8-12 reps, the approach used here requires that you go heavy early in your workout when your strength levels are high.


Do a few lower-rep sets early in your workout with multijoint exercises. Perform as few as six reps on some sets to prime your body for size and stimulate strength gains. As you fatigue, choose relatively higher-rep sets so that—over the course of your workout—you’ll work the target muscle with a variety of muscle-building rep targets. The rep scheme used here is arranged in what’s called pyramid fashion: You start with light weights for higher reps and progress to heavier weights for lower reps.



5 HIT EACH MUSCLE GROUP FROM MULTIPLE ANGLES



You’re probably familiar with the concept of using flat-bench, incline, and decline presses to work different areas of your chest, and that’s the same approach you should use for all body parts. In addition to the type of equipment you choose, your hand, arm, foot, and body position can all impact the focus of a particular movement. That’s why it’s important that you include different exercises within your routine to hit a muscle group from a variety of directions.


Reverse-grip pull-downs hit the lats differently than wide-grip pull-downs; likewise, curls on a preacher bench hit the biceps somewhat differently than curls seated against an incline bench. It’s important to understand how such subtle differences affect muscle recruitment and overall growth.

6 ADJUST REST PERIODS ON YOUR HEAVIEST SETS



While you may typically rest 1-2 minutes between sets, with slightly longer rest intervals on leg day, take a slightly longer rest period on your heaviest sets to ensure you’re fully recovered. In fact, on all sets in which you train fairly heavy—designated as sets in which you do 6-8 reps to muscle failure—rest a bit longer than normal to ensure that you’re not fatigued from the previous set. You can maintain your usual rest periods on all other sets.

7 TRAIN TO FAILURE, BUT NOT
ON EVERY SET



Taking your sets to muscle failure—that is, the point at which you can’t do any more reps with good form on your own—is important to initiate chemical responses, both within muscle cells and via stimulating anabolic hormones. But taking every set past muscle failure is counterproductive and won’t maximize muscle gains. Instead, take just 1-2 sets of an exercise to complete muscle failure.


The best sets to take to failure are your heaviest sets. And remember, never take light warm-up sets to muscle failure because you’ll fatigue the muscle with a weight that isn’t ideal for maximizing growth and sap strength that you need later in the workout.


8 TRAIN WITH A PARTNER



When increasing the intensity of your workouts, it’s a good idea to have a spotter, not only to ensure exercise safety, but to help you work past the point of solo failure. A number of sets, especially heavy sets early in your workout, can be further intensified with advanced training techniques.


Some of the best intensity techniques that can be done with a training partner include:



Forced reps

Your spotter helps you lift a weight for an additional rep or two once you reach muscle failure.


Negative reps

You lift a weight—either alone or with help from your partner—but take up to five seconds to lower it. This slow negative—called the eccentric portion of a rep—induces damage and tension to stimulate growth.


Dropsets

On your last set of an exercise, once you hit muscle failure, have your partner quickly strip off an even amount of weight on each side of the bar. Then you immediately resume your set, taking it to a second point of muscle failure.



You want all the training and nutrition variables in place to maximize your muscle-building potential. If you’re serious about taking your training to the next level, don’t leave anything to chance!


MAXIMIZE YOUR SIZE WORKOUT


This workout doesn’t include warm-up sets; do as many as you need but never take warm-ups to muscle failure. Choose a weight on each set so you reach muscle failure by the target rep.




Note: On the heavy sets, do two with a wide grip and two with a closer grip.




Do 2-3 forced reps or negatives at the end of this set with assistance from a spotter, or do a drop set, reducing the weight by about 25 percent once you reach muscle failure.
Take an extra 30-60 seconds rest before this heavy set to ensure full recovery.
